500 swim free
400 IM drill
300 kick choice
6x50 on 55 build choice
(did 2x fly-back-free)

Do the following set straight through with out any extra rest
swim 300 free on 4:30, make the interval
swim 3 x 100 IM on 1:50
pull 300 free smooth on 4:30
swim 6 x 50 no free on 1:00 descend 1-3, 4-6
take 1 minute rest
swim 300 free FAST

swim down 100 easy

Total: 3100 yards

More running after work. But only 2 miles. Am really tired and sore.
